How to build an emergency plan before an urge arrives
The worst time to decide what to do about an urge is in the middle of one. That is when your judgment is worst and the pull is strongest. So you decide earlier, in a calm moment, and you write it down. Here is how to build a plan that hard-you can just follow.
Why a plan beats willpower
Willpower is lowest at exactly the moment the urge is highest, which is a bad design if willpower is your only plan. A written plan removes the deciding. You are not negotiating with the urge in real time, you are following steps calm-you already chose. It is the same reason a fire drill works. Nobody figures out the exits while the building is on fire.
What to put in it
Be specific, because vague plans fail. Include where you will go, leave the room, step outside. What you will do with your body, cold water, push-ups, a short walk. Who you will message. And the one thing that reliably resets you. "Distract myself" is not a plan. "Put my shoes on and walk to the corner" is. The more concrete it is, the less thinking it asks of you when thinking is hard.
Write it for the worst moment, not the calm one

A plan you cannot find in the moment is not a plan. Put it in a note, on a card, or behind a single button.
